White vs Orange vs Purple Sweet Potato: Which One Is Actually Healthiest?

Most of us in Sri Lanka know bathala as a simple breakfast food.

Boil it. Peel it. Eat it with coconut, lunu miris or an egg.

Then orange and purple sweet potatoes appear beside the familiar white ones. Suddenly, the bathala we have eaten for years starts to look rather ordinary.

The brighter varieties certainly look healthier. But are they?

Does purple sweet potato deserve its “superfood” reputation? Is orange sweet potato really better for your eyes? And should people who are worried about blood sugar avoid the sweeter-tasting varieties?

The answer is not as simple as choosing the most colourful one.

Each type has a different strength. Orange sweet potato stands out for beta-carotene. Purple sweet potato is rich in anthocyanins. White sweet potato is less colourful, but it is still a useful whole-food source of carbohydrate.

Let us look at what the evidence actually says.

If you want a simple verdict, here it is:

Orange is the strongest choice for beta-carotene. Purple stands out for anthocyanins. White remains a perfectly reasonable everyday food.

The exact nutrient content still varies between individual sweet potato varieties. Soil, growing conditions, storage and cooking can also make a difference.

First, Let Us Talk About the Sweet Potatoes We Have in Sri Lanka

White, orange and purple sweet potatoes belong to the same species, Ipomoea batatas. The colour being discussed here is the colour of the flesh, not the skin.

That difference matters because the outside can be misleading.

Sri Lanka’s Department of Agriculture describes Wariyapola Red as one of the country’s most popular varieties. Its outer skin is reddish, but the flesh is white.

Wariyapola White, Shanthi and Chithra also have white flesh. CARI-9 and several other locally released varieties have light-yellow flesh. Ama has purple skin with dark-orange flesh.

So, a purple-skinned sweet potato is not necessarily a purple-fleshed sweet potato.

You usually need to cut it open before you know what you have bought.

What Do All Three Types Have in Common?

All three are starchy roots.

That means they mainly belong in the carbohydrate part of a meal. They should not be treated in the same way as low-starch vegetables such as leafy greens, cucumber or beans.

Sweet potatoes can provide carbohydrate, dietary fibre and a range of naturally occurring plant compounds. However, the quantities are not identical across every colour or variety. Research comparing coloured sweet potatoes has found substantial variation in starch, sugars, fibre, minerals and phytochemicals.

This is why it is risky to take one nutrition chart found online and assume that every sweet potato sold in Sri Lanka has exactly the same values.

White Sweet Potato: Familiar Does Not Mean Inferior

White-fleshed sweet potato is the one many Sri Lankans know best.

It is usually mild. Some varieties are firm and floury. It works well when boiled and is easy to serve with savoury foods.

Because it lacks the strong orange or purple colour, people sometimes assume it contains very little nutrition.

That is not a fair conclusion.

White sweet potato is still a starchy whole food. Its main limitation is that it contains much less of the coloured plant compounds that make the other two varieties stand out.

In a study that directly compared white, orange and purple sweet potatoes, the orange sample contained far more carotenoids. Anthocyanins were found in the purple sample. The white sample did not contain comparable levels of either group.

This does not make white sweet potato “empty carbohydrate.”

It simply means that its value does not come from high concentrations of beta-carotene or purple anthocyanins.

When white sweet potato makes sense

Choose white sweet potato when you:

  • Prefer a mild taste
  • Enjoy a firm or floury texture
  • Want it for a savoury meal
  • Already eat a good range of colourful vegetables
  • Prefer a familiar Sri Lankan breakfast

There is no need to stop eating white bathala because orange and purple versions exist.

The healthier question is usually not, “Is this white or purple?”

It is, “How much am I eating, how was it prepared and what else is on the plate?”

Orange Sweet Potato: The Beta-Carotene Winner

Orange sweet potato gets its colour mainly from carotenoids.

The most important one is beta-carotene. It is known as a provitamin A carotenoid because the body can convert it into vitamin A.

Vitamin A is needed for normal vision. It also supports immune function, growth, development and the normal maintenance of organs and tissues.

This is the scientific reason orange sweet potato is often described as being “good for the eyes.”

However, that phrase can easily become misleading.

Orange sweet potato supports vitamin A intake. It does not cure poor eyesight. It also cannot treat every eye condition.

Is the vitamin A benefit proven in people?

Yes. There is human evidence behind it.

In a randomised controlled study, children between five and ten years old were divided into two groups. One group ate 125 grams of boiled and mashed orange-fleshed sweet potato on school days. The other group ate the same amount of white-fleshed sweet potato.

The study continued for 53 school days. The children who ate the orange variety showed a greater improvement in vitamin A status than the children who ate the white variety.

This was a specific study carried out among South African schoolchildren. It does not mean that every person needs exactly 125 grams per day.

It does show that orange-fleshed sweet potato can make a meaningful contribution to vitamin A intake.

Does deeper orange mean more beta-carotene?

A deeper orange colour often suggests a higher carotenoid content. Still, colour is only a rough clue.

Different cultivars can contain different amounts. Growing conditions and storage may also affect the final composition.

The safest conclusion is simple.

Among white, orange and purple sweet potatoes, orange-fleshed varieties are generally the strongest source of beta-carotene.

Purple Sweet Potato: What Makes It So Special?


Purple sweet potato catches your attention immediately.

Its colour comes mainly from anthocyanins. These are natural pigments that also produce red, blue and purple colours in many other plant foods.

A comparative study detected anthocyanins in the purple-fleshed sweet potato sample. It also found relatively higher levels of several phenolic acids and flavonoids in the purple sample than in the white and orange samples tested.

A separate study compared white, orange and purple sweet potatoes after different cooking methods. In that study, the purple samples had the highest total phenolic content and laboratory-measured antioxidant activity.

That sounds impressive, but it needs to be understood correctly.

“High in antioxidants” does not mean “prevents every disease”

Antioxidant activity is often measured in laboratory tests.

Those tests are useful for comparing foods. They do not prove that eating one purple sweet potato will prevent cancer, reverse ageing or protect someone from every chronic disease.

Food is digested, absorbed and metabolised inside a very complex human body. A result in a laboratory container is not the same as a proven medical outcome.

Purple sweet potato is still worth eating.

The realistic benefit is that it adds anthocyanins and a different range of plant compounds to the diet. It also makes meals more varied and colourful.

That is a good reason to eat it.

There is no need to turn it into a miracle food.

Which Sweet Potato Contains the Most Sugar?

Many people assume orange sweet potato contains the most sugar because it often tastes sweeter.

That may be true for a particular variety, but colour alone cannot give you a reliable answer.

Sugar levels vary between cultivars. Cooking also changes the starch and sugar composition.

One study tested four Chinese sweet potato cultivars using baking, boiling and steaming. Cooking reduced starch and increased reducing sugars, particularly maltose. However, the size of the change differed between cultivars and cooking methods.

This tells us two things.

First, sweet potato often becomes sweeter during cooking because some of its starch is converted into sugars.

Second, we should not assume every orange sweet potato has more sugar than every white or purple one.

The individual variety matters.

Which Colour Is Best for Diabetes?

This is one of the most common questions about sweet potato.

It is also one of the easiest areas in which to make exaggerated claims.

Purple sweet potato is sometimes promoted as “the diabetic sweet potato.” Orange sweet potato is sometimes avoided because it tastes sweet. Neither approach is reliable.

All three types contain carbohydrates.

All three can raise blood glucose.

The response can be affected by:

  • The cultivar
  • The amount eaten
  • The cooking method
  • How soft or processed the food becomes
  • What else is eaten in the meal
  • The individual person’s response

A small study tested ten sweet potato cultivars commonly eaten in Jamaica. The researchers prepared them by boiling, baking, roasting and frying.

In that study, boiled samples produced the lowest glycaemic index values. Baked and roasted samples produced much higher values. The study included only ten healthy adults and used Jamaican cultivars, so the figures should not be applied directly to every Sri Lankan sweet potato.

The useful lesson is not that every boiled sweet potato will have the same glycaemic index.

The useful lesson is that cooking method can matter.

A practical Sri Lankan plate

A more balanced meal could include:

  • A sensible portion of boiled sweet potato
  • An egg, fish, dhal, chickpeas or green gram
  • Mallung, salad or another non-starchy vegetable
  • Water or an unsweetened drink

A large plate of bathala eaten alone is different from a mixed meal.

Adding sugar, treacle, condensed milk or a sweet coconut mixture changes it again. Deep-frying adds a significant amount of oil.

People who live with diabetes should follow individual advice from their doctor or registered dietitian. Checking their own blood-glucose response can also be useful when advised by a healthcare professional.

There is no single sweet potato colour that is automatically safe for every person with diabetes.

Which One Is Best for Weight Loss?

None of the three colours burns body fat.

Purple sweet potato does not cause automatic weight loss. Orange sweet potato does not automatically cause weight gain because it tastes sweeter.

Body weight is influenced by the total diet, portion sizes, physical activity, sleep, health conditions and many other factors.

Sweet potato can fit into a weight-management diet when the serving is sensible and the preparation is simple.

Boiled bathala with an egg and some vegetables is very different from deep-fried sweet potato covered in a rich sauce.

The colour is rarely the most important factor.

The overall meal matters more.

Does Cooking Destroy the Good Compounds?

Cooking changes sweet potato, but that does not make it nutritionally useless.

Different compounds react differently to heat and water.

In a study comparing boiling, baking and sous-vide cooking, the effect depended on the colour of the sweet potato and the compound being measured. Some phenolic compounds were lower after boiling because they moved into the cooking water. Sous-vide cooking preserved more of the purple anthocyanins under the study conditions.

That does not mean Sri Lankan households need special cooking equipment.

For everyday use, boiling and steaming remain practical methods. They require little or no added oil.

The bigger issue is often what we add afterwards.

A simply boiled sweet potato is still a simple food. A deep-fried or heavily sweetened version is a different dish.

How to Build a Better Bathala Breakfast

Sweet potato is mainly the carbohydrate part of the plate.

It should not be expected to provide everything the body needs in one meal.

The World Health Organization recommends eating a varied and balanced diet that includes fruits, vegetables, legumes, nuts and whole grains. It classifies sweet potatoes as starchy roots, which means they do not replace the recommended intake of non-starchy fruits and vegetables.

Here are a few practical Sri Lankan combinations.

1. Boiled bathala with egg

Serve white, orange or purple sweet potato with a boiled egg. Add cucumber, tomato or mallung when available.

2. Sweet potato with dhal

Dhal adds another food group and makes the plate more complete.

3. Bathala with chickpeas or green gram

This is a filling plant-based option. Keep added oil and coconut milk at a sensible level.

4. Two colours on one plate

Combining orange and purple sweet potatoes adds visual variety and two different groups of plant pigments.

There is no magical reaction between the colours.

It is simply an enjoyable way to eat a wider range of foods.

Choose based on what you enjoy and what you want from the meal.

Choose white sweet potato when:

  • You prefer a mild flavour
  • You enjoy a firm or floury texture
  • You want a familiar boiled breakfast
  • You plan to use it in a savoury dish

Choose orange sweet potato when:

  • You want more beta-carotene
  • You are trying to improve dietary vitamin A intake
  • You enjoy a softer and naturally sweeter variety

Choose purple sweet potato when:

  • You want more anthocyanin-rich foods
  • You enjoy its earthy flavour and dense texture
  • You want to add more natural colour to the plate

Choose more than one colour when:

They are available, affordable and enjoyable for your family.

Healthy eating does not have to become a competition between foods.

Sometimes the best decision is simply to rotate them.
